Navigating the world of nutrition can be challenging, especially when you’re striving to maintain a healthy diet rich in vegetables, macros, and a variety of colors on your plate. Despite your best efforts, you might find yourself questioning whether you need additional supplements to fill nutritional gaps.

Complicating matters is the fact that your vitamin and nutrient needs evolve as you age. According to Leslie Bonci, RD, a sports dietitian based in Pittsburgh, “as women journey through the menopause transition, various health transformations occur.” As hormonal levels decline, women may experience a greater risk of bone density loss and diminishing muscle mass. “At these pivotal moments, certain nutrients become increasingly essential,” she notes.

Meet the Experts: Leslie Bonci, RD, is a sports dietitian from Pittsburgh. Navya Mysore, MD, is a primary care physician, women’s health expert, and advisor for WH based in New York City.

While this may seem complex, our experts have provided insights to clarify everything—no matter what stage of life you’re in. Here’s a breakdown of the essential supplements for women by decade, based on expert opinions.

When to Consider Supplements

Before beginning any new supplementation, it’s crucial to consult your doctor. They can guide you to ensure that supplementation fits well within your overall health strategy and help identify any possible medication interactions.

Bonci emphasizes that “supplements are meant to complement—not to replace—a nutritious diet.” They are just one element of a healthy lifestyle; maintaining a balanced diet and regular exercise is key to achieving optimal health.

The Top Supplements for Women by Decade

In Your 20s

  • Vitamin D is vital at any age, but particularly during your 20s as it aids in peak bone mass development and bolsters immune function,” explains Navya Mysore, MD. With limited food sources rich in vitamin D, such as fatty fish like salmon and mackerel, many adults should aim for a supplement providing 1,000 to 2,000 IU daily.

  • Prenatal vitamins are crucial in your 20s, especially if you plan to have children. Folate helps prevent health issues in babies and decreases the risk of premature births,” Bonci states. They can also enhance maternal health during pregnancy, according to a 2023 review published in the Journal of Family Medicine and Primary Care.

  • Iron is a commonly deficient nutrient, especially in women who exercise or follow a plant-based diet. Bonci points out, “Getting enough iron solely from food can be challenging,” so consult your doctor about taking iron as a standalone supplement or as part of a multivitamin if your levels are low.

  • Calcium is essential for strong bones, as you reach peak bone mass by the age of 30. While adequate protein intake and weight-bearing exercise contribute to bone health, Bonci notes that calcium is crucial in maintaining bone mineral density. If you have dietary restrictions, like lactose intolerance, consider supplementation.

  • B12 is vital for nerve function and overall nervous system health, according to the National Institutes of Health. Since it’s found mostly in animal products, vegetarians and vegans should consider a supplement, advises Bonci.

In Your 30s

  • Magnesium is crucial across all ages, but especially in your 30s as stress and lifestyle demands often deplete levels. Dr. Mysore explains, “Many people have some degree of magnesium deficiency, particularly those who exercise frequently.” Magnesium supports muscle relaxation, recovery, and can aid in sleep. Aim for around 400 milligrams per day of magnesium bisglycinate, which is well-absorbed by the body.

In Your 40s

  • Omega-3 fatty acids become significant in your 40s, as many women start to notice rising cholesterol levels with declining estrogen and progesterone. Dr. Mysore notes that these supplements can “help reduce inflammation and support heart, brain, and joint health.”

  • Vitamin K, especially in combination with vitamin D and calcium, is key for maintaining bone mineral density during your 40s. A 2023 review published in Food Science & Nutrition highlights its role in bone formation and helps ensure appropriate calcium metabolism during hormonal changes, according to Dr. Mysore.

In Your 50s

  • Choline is gaining recognition as an essential nutrient, particularly for brain health. A 2023 review in Frontiers in Endocrinology suggested that choline supplementation could improve cognitive function and provide heart protection, making it a vital consideration in your 50s.

  • Multivitamins can bridge nutrient gaps in this decade, as they “help fill the shortfalls,” according to Bonci. Look for multivitamins formulated specifically for older women, as they may have different nutrient proportions compared to those aimed at younger individuals.

In Your 60s and Beyond

  • Vitamin D remains essential, especially in your 60s, particularly if you’re aiming to prevent osteoporosis or if you already have osteopenia, according to Dr. Mysore. Prioritize adequate intake of both vitamin D and calcium.

  • Protein supplements are not meant to replace balanced meals but become particularly important in helping maintain muscle mass, strength, and mobility as you enter your 60s, says Dr. Mysore.

  • CoQ10 is a potent enzyme that aids ATP production, enhances blood circulation, and increases antioxidant levels, according to the NIH. Consider taking CoQ10 if you’re on statins, as these medications can reduce your CoQ10 levels.

  • Creatine offers numerous benefits, including improved mood, cognitive function, and enhanced strength and exercise performance for women, according to a 2025 review in the Journal of the International Society of Sports Nutrition. It’s a good idea to start considering creatine before or during your 60s, suggests Bonci.
